THE WATCHDOG RHYTHM

Morning: mobility + breathing. Midday: walk with the dog. Evening: the day's bodyweight track (Push β†’ Pull β†’ Legs β†’ Core/L‑sit rotation). Blocks are swappable β€” heavy in the morning means mobility or a walk takes the evening. Sleep target: 8 hours, 11 PM β†’ 7 AM.

Tap any underlined exercise name anywhere in the app for a short "what is this / how do I do it" description.

TODAY'S SESSION

WEEKLY SCHEDULE

Strength runs Mon / Wed / Fri and alternates weekly β€” Week A: Push Β· Pull Β· Push, Week B: Pull Β· Push Β· Pull. Tuesday is the dedicated leg day, Thursday is shoulders & back care, Saturday is endurance + calisthenics.

Tap any day to open its full plan β€” sessions, run, watchdog blocks, menu.

WORKOUT LIBRARY

Every kind of session in one place: Push, Pull, Legs, Back Care, Shoulders, Arms, Core & Abs, Ancillary (grip/wrists/calves/neck/low back) and a Full-Body hybrid. Home setup: power rack with lat pulldown, seated row, landmine. Compounds first, accessories hard and close to failure. Anything tagged historical is a pre-back-symptom loading scheme β€” earn it back gradually, never during a flare.

RUNNER'S LOG β€” THIS WEEK

LOG A RUN (OR WALK)

WEEKLY THRESHOLDS β€” THE STAGE RULES

  • β‰₯ 85% of the week's target done, no flare β†’ advance one stage next week.
  • 50–84% β†’ repeat the stage. (3 miles of a 10-mile week means next week is still 10 β€” never a jump to 12.)
  • < 50% or a flare week β†’ ease back one stage.
  • Missed work is never debt. No make-up doubles.
  • Only runs count toward the weekly total β€” walks, hikes and rides get logged in the same list, but they never move the run number.

The classic build at the top of the ladder: 2 mi easy Γ—2 + 3 mi Γ—1 running, ~15 mi and ~25 mi rides, Zone 2 30–60 min β€” outdoor first, always complementing strength, never replacing it.

🎯 GOALS

⚠️ Flare rule: on a back-flare day, only the gentle routines (Morning Reset, Spine & QL Care β€” easy range) plus walking. No loaded training, no aggressive stretching. These routines come from your PT/corrective toolkit β€” they're candidates that have helped, not a clinical prescription.

🧘 TODAY'S MOBILITY β€”

This is today's morning block from the plan. Tap an underlined drill name for a short description. Every other routine stays below.

MY MOBILITY ROUTINES

Built around your known list: right hip hiking, right QL tightness, restricted right hip internal rotation, mild right-curving lumbar scoliosis, left posterior shoulder/lat pinching, right shift in the forward fold, neck/upper-back stiffness.

TODAY'S FLOW

Rotates daily through your flows (and matches the morning block when the watchdog prescribes one). All flows stay below.

MY FLOWS

Move slowly, breathe through the nose, never force range β€” especially camel (spinal extension) and forward folds (watch the right shift; stay midline). Skip anything that pinches during a flare.

TODAY'S CALISTHENICS

SKILL LIBRARY

Historically ~4Γ—/week, flexible around strength and endurance. Core means deep stabilizers, bracing, anti-rotation and compression β€” not just abs.

THE L-SIT PROJECT

Milestone (Sept 2025): first full L‑sit β€” 3 seconds, ~3β€³ off the ground. Not yet repeatable.
Next: consistent 5–10 second holds.

Hanging leg raises have aggravated your back before β€” compression work stays seated / supported / dead-bug style.

TODAY'S BREATHING

BREATHING & MEDITATION

Short, practical, tied to training and sleep β€” the wind-down pairs with the 11 PM bedtime target.

TONIGHT'S DINNER

ON THE MENU β€” 500-CAL BLUEPRINT LIBRARY

Eleven nutrient-dense ~500 kcal dinners inspired by Bryan Johnson's Blueprint (collection from Aug 2023). Tap a meal for details. Only two meals' original macro estimates were ever recorded β€” they're marked as historical estimates; the rest were never written down, so none are invented here.

SUGGESTED β€” NEW MEALS THAT FIT THE PROTOCOL

Protocol for new meals: ~500 kcal (Β±10%), protein-forward (30 g+ where the dish allows β€” closing the gap the Stuffed Sweet Potato leaves), whole foods built on seafood, chicken, legumes and vegetables. These are Muse's additions, not part of the original Aug 2023 library; macros are Muse's estimates. New suggestions rotate in with the weekly plan updates β€” ask anytime for more.

TARGETS

Staples β€” Breakfast: eggs with pesto & olive-oil toast, or eggs with bacon & avocado. Lunch: chicken caprese sandwich; salmon salad or a protein bowl. Dinner: ribeye with vegetables, grilled salmon/fish, spaghetti with meat sauce; rice or sweet potatoes. Snacks: whey, Greek yogurt, blueberries, almonds.

TDEE CALCULATOR

⏱️ HIIT TIMER

The interval timer, right here β€” intervals, custom rounds, and your saved presets. For the full-screen version with its own home-screen icon, open the HIIT Timer app β†—.

πŸ““ JOURNAL

Write anything β€” how training actually went, what hurts, what's changing. Entries sync to Muse: the watchdog reads new ones each morning and at the Sunday review, then acts on them. A mileage update recalibrates your run stage; a tight QL bends the next morning block toward QL release and hip stability, or swaps in a yoga flow. A βœ“ means Muse has picked the entry up.

ACTIVITY LOG

The plan is the plan β€” the log is what actually happened. Tap ✎ on any entry to fix it: retitle it, change the time, add minutes or a note (e.g. "10 min walk, no dog β€” at work"). Tap βœ• to delete just that entry.
